How Much Protein Per Meal? Why Distribution Beats Total
Hitting your daily protein target is only half the story. When and how you spread it out changes how much muscle you actually build.
Most protein advice focuses on a single daily number — so many grams per kilogram of body weight. That target matters, but it hides an equally important question: how should you distribute that protein across the day? A growing body of research shows that when and how evenly you eat protein meaningfully affects how much of it your body can use to build and preserve muscle.
Muscle protein synthesis works in pulses
Muscle is in constant turnover, continuously broken down and rebuilt. The rebuilding side is called muscle protein synthesis (MPS), and a protein-containing meal switches it on. The key insight from research is that MPS responds to a meal in a relatively all-or-nothing, threshold-driven way — and it saturates.
Once you provide enough protein to maximally stimulate synthesis, eating substantially more at that same sitting doesn’t push MPS much higher. The excess amino acids are still useful — they’re oxidized for energy or used elsewhere — but they aren’t all funneled into extra muscle building at that moment. This is why a single enormous protein hit is less efficient for muscle than the same protein spread across several meals.
The leucine threshold
The amino acid that does most of the “switching on” is leucine, one of the branched-chain amino acids. Each meal needs to deliver enough leucine to cross a threshold that triggers a full MPS response. In practical terms, that corresponds to roughly 0.25–0.40 grams of protein per kilogram of body weight per meal, or about 20–40 grams of high-quality protein for most adults.
- For a 70 kg (154 lb) adult, that’s roughly 25–30 grams of protein per meal.
- Larger individuals, and older adults, sit toward the higher end.
Protein quality matters here because leucine content varies. Animal proteins (eggs, dairy, meat, fish) and a few plant sources (soy) are leucine-rich and cross the threshold easily. Many plant proteins have less leucine, so plant-based eaters generally need somewhat larger portions, or a thoughtful combination of sources, to get the same stimulus.
Why older adults need more per meal
Aging brings anabolic resistance — muscles become less responsive to a given dose of protein. To overcome it, older adults need a larger per-meal dose, pushing toward the upper end of that range (closer to 0.4 g/kg, or ~35–40 g) to fully trigger synthesis. This is a major reason the standard protein RDA is inadequate for preserving muscle with age, a topic we cover in Protein After 60.
The practical sweet spot: even distribution
Put it together and a clear strategy emerges: rather than a small breakfast, modest lunch, and a massive protein-heavy dinner, aim to distribute protein fairly evenly across three or four meals, each clearing the per-meal threshold.
A typical Western eating pattern is badly skewed — light on protein at breakfast, heaviest at dinner. Research suggests that evening out that distribution stimulates more total daily muscle protein synthesis than a skewed pattern delivering the same daily total. For someone aiming at, say, 120 grams of protein per day, three or four meals of 30–40 grams each will generally serve muscle better than 15 grams at breakfast and 70 grams at dinner.
What about the “anabolic window”?
For years, lifters believed protein had to be consumed within a narrow window immediately after training or the workout was “wasted.” The current evidence is more relaxed: the post-exercise window is real but wide — measured in hours, not minutes. Total daily protein intake and sensible distribution matter far more than rushing a shake the instant you rack the weights. If you’ve eaten protein in the few hours around your session, you’re covered. A post-workout meal of 20–40 g of protein with some carbohydrate remains a reasonable, practical habit — just not an urgent one.
A simple template
- Three to four meals per day, each with a deliberate protein anchor.
- 20–40 g of high-quality protein per meal (higher end if you’re older, larger, or very active).
- Hit your daily target — commonly 1.6–2.2 g/kg for active people and those preserving muscle while losing fat.
- Pair protein with resistance training, which is the stimulus that makes all that synthesized muscle protein worthwhile.
The bottom line
Daily protein total is the headline, but distribution is the fine print that determines results. Spread your protein across the day, give each meal enough to cross the leucine threshold, lean toward the higher end as you age, and anchor it all with resistance training. It’s a small change in how you eat protein that yields a real difference in how much muscle you keep.
